Tonight brought another first-timer to CrossFit Lakewood! Ashleigh came in, and I must say again, did an amazing job for someone who had never done CrossFit before. That’s so encouraging to see!

As the first Monday class of 2011, and I decided we were going to hit a classic CrossFit benchmark workout that is used by many gyms across the country. It’s affectionately known as “The Baseline.” Before we got into that, though, it was time to get back to some strength training! The strength workout today was Back Squat, 5 sets of 5 reps. While Kristin and Clayton worked to a 5 rep max, Ashleigh and I spent time learning how to perform the lift correctly.

Athlete Results:
Kristin- 85lbs
Clayton- 185lbs

Workout of the Day:
Row 500 meters / 40 Air Squats / 30 Sit-Ups / 20 Push-Ups / 10 Pull-Ups

Athlete Results:
Kristin (Ab-Mat sit-ups, 2-banded pull-ups)- 5:20
Clayton (Ab-Mat sit-ups, unassisted pull-ups)- 6:05
Ashleigh (Ab-Mat sit-ups, 3-banded pull-ups)- 6:28

Like I said… check out that time for Ashleigh! For a first-timer?! Great job! After the workout we spent about 10-15 minutes foam-rolling. We will get more flexible this year, and it will show in our strength gains!

Announcement Time again!

If you are currently not a full-time member of CrossFit Lakewood and would like to give us a shot, the first week of training with me in 2011 is FREE! That means you can come in January 2nd, 3rd, 5th, and 6th to see that CrossFit is right for you!

The good folks at CrossFit by Overload put together a really nice video on “What is CrossFit?” As much as I like this video, the only true way to learn is to come by and check it out for yourself.

Goal Setting

I’ve featured several posts on New Years Resolutions, Goal Setting, and how to increase our chances of actually reaching our destinations. This morning I received an email from the folks at Doostang.com (a finance and consulting recruiting website) about Goal Setting, and I wanted to share it with you all.

It’s a lot of the same messages, but sometimes hearing things again make the information easier to retain!

It’s one thing to contemplate what resolutions you’d like to pursue for the New Year. It’s another to put together a plan of action for achieving what you set out to do. We’re all notorious for promising to ourselves that we’ll do something and then letting our goals fall by the wayside. Oftentimes, this isn’t because of a lack of drive or tenacity, but rather, the lack of a viable plan of action. So consider these tips when putting together your game plan for 2011:

Be Specific
When setting goals, make sure to frame them specifically. What exactly do you want to achieve and how are you going to measure it? If you can’t say exactly what success looks like, you’re less likely to attain it and more likely to make excuses for yourself.

Put It in Writing
Make your goals official by putting them in writing. Once you do this, you’ve created a tangible document that you have to hold yourself to. Doing this will make reaching your goals seem like a more formal exercise, and will give you something to turn back to for a reminder of what you are trying to accomplish.

Document Your Journey
Similarly, it’s helpful to record your progress as you strive to reach your goals. Doing so keeps you on task and lets you know if you need to work harder. If you’re feeling disheartened, you can browse through the progress you’ve made to remind yourself that success is possible.

Identify Smaller Goals
Far easier than tackling one giant goal is taking on multiple smaller ones that lead up to that ultimate objective – think of this as taking baby steps. Figure out what your first step needs to be, and then plan out all the successive steps you will need to take in order to complete your larger plan.

Find an Accountability Partner
Resolutions are easier to tackle when someone else is doing so alongside you. Keep each other on task and talk through obstacles you encounter. If you also focus on being there for your friend, you are less likely to let yourself down.

Change Your Plan of Attack
If something isn’t working, take a step back and reevaluate what you are doing. Don’t be afraid to change your approach or to readjust your mini-goals.

Reward Yourself
The reward shouldn’t just come when you’ve reached your final goal. Make sure to celebrate your progress along the way. You’ll feel more enthusiastic about the journey, and reaching small milestones is something you should be proud of anyway.

Identifying resolutions is admirable in its own right, and is a first step in and of itself. Follow the helpful tips above, and you should be better equipped to sustain your momentum!

GOOD LUCK!

The first class of 2011 brought a new face to CrossFit Lakewood.  Andy had been wanting to come check it out for a while, and only a short while after his shoulder surgery, here he was!

The first class spent a lot of time discussing the basic movements of CrossFit, and then establishing some cues on how to practice that good form. Andy didn’t take very long at all to look very solid, so after a pretty thorough warm-up, we were ready to roll!

Workout of the Day:
21-15-9
Overhead Squats / Wall Ball Tosses / Ab-Mat Sit-Ups
Followed by 1 down and back sprint after the round of 21, 2 sprints after the round of 15, and finishing the workout with 3 down and back sprints!

Aside from Andy doing an amazing job on his first CrossFit Workout, it’s also another first…

A New Year equals New Technology!! We now have the ability to record in HD!! That will certainly make for some more fun videos as we enter 2011.

HAPPY NEW YEAR!!!

Hey guys!

2010 was a very eventful year! As we turn the page into another one, I’ll leave you with two “year-in-review” videos.

Alright 2010, you were a good year, and I’mma let you finish…. but 2011 is going to be the best year of ALL TIME!!!

To start class today, we not only foam-rolled, but we busted out the baseballs for some added fun. If you’ve never rolled your legs out with a baseball or a lacrosse ball, give it a shot….

After that was done, I told Clayton that we’d be doing a “quick met-con” to loosen up. This quick little warm-up was:
3 rounds for time of-
15 burpees / 200 meter run

It’s definitely not a normal thing to start class with something like that, but we’re constantly varied though, right? Clayton pushed hard through this workout, actually making his last round, the fastest one of all!

Athlete result:
6:20

After that, we spent a bit of time working on the Push Jerk lift. Monday we talked about Clayton doing the Snatch Balance, and not getting his hips to full extension. Tonight, he made huge strides, keeping his back more vertical, and getting a big jump to help throw that bar off of his shoulders before dropping down. Awesome!

Finally, the mystery WOD was announced. After an intense burpee/run warm-up, then a shoulder/jump intensive skill session with a barbell, Clayton was going to do….

FRAN!!!

It turns out this was the first CrossFit workout Clayton ever did about 5 years ago, and when he did it then, he used 65 pounds on the bar. His time back then (when he used a completely different style of training!) was over 20 minutes. Tonight, we decided to stick with the 65 pounds to draw a direct correlation between his fitness level then, and his fitness level now. Check out the video below of his last 4 reps of the Thruster. TRY to tell me he’s not using that aggressive hip extension to get that bar overhead. GREAT intensity, Clayton!

Remember, the last time he did this 5 years ago, his time was over 20 minutes; he thinks maybe even over 25 minutes. Tonight, you’ll love how fast he completed the most popular CrossFit Workout! Aside from his killer time improvement, guess how else I know the workout was a success?

There are so many talented writers out there creating CrossFit blogs, and every time I come across a post that leaves me speechless, I’m going to share it with you guys. While some posts make more sense to people who are active CrossFitter, others just resonate on a very deep level to just about anyone. This is one of those posts.

Why you matter enough to face the pain

“You matter. Period. Somewhere along the lines of our lives we believe we don’t, at least not “that” much anyway.

Some of us have parents who tell us we matter, some are not so lucky. But shortly, we learn we are only as valuable as what we can accomplish. School tells us we matter if we get the best grades. Sports tell us we matter if we can beat the other guy. Our friends and peers tell us we matter if we can somehow be cooler than everyone else.

And we always fall short, don’t we? There is always someone smarter, someone more athletic, and someone just cooler than all of us. And in this wild ride of becoming who we are today, we forget that we matter. We try our best to recreate our own importance; through our efforts and tribulations we strive to hear from others the validation that we have worth, that we are valuable and important, that we matter.

We stack rank ourselves against everyone on a hierarchical ladder we make up based on a value system of intrinsic worth that we piecemeal together from various life experiences, of which we define through other paradigms and life experiences, many of which we simply witness and somehow believe to be God’s given truth.

Basically, it’s all made up shit we’ve come to believe, accept, and allow to run our lives. It’s a worldview we live our lives by, controlled absolutely by paradigms we don’t even know are controlling us.

Well, in all that bleakness and confusion surrounding our “real” selves, there is a ray of hope. There is a way to begin to unearth and behold your intrinsic value. It will take work, but it will be worth it.

During your next CrossFit workout, I want you to go deep. I want you to pour out yourself and take your mind and body to the point where the only sound is the thumping of your rapid heartbeat and the roar of your burning lungs. That place where the voices of doubt, self-loathing and fear, begin to get stripped back and drowned out and that small whisper of your true self can be heard. I want you to go there and find your self again.

And in that moment, in that space of pain and exhaustion, you will find that you are worth the pain. You will see that you are worth going through that pain and that on the other side, you are worthy and capable of achieving amazing things. You may even PR the workout, or not. It doesn’t really matter. What matters is that through that blackness you get to rediscover that you are worth it. You are worth the pain to become the person you are destined to be. You get to remember that you have a burning sun inside your body and mind, an unlimited power built inside you screaming for release.

You are worth more than a mediocre life with mediocre results. You are worth more than a paycheck, a balance sheet, or someone else’s opinion. You are worth the pain.

It’s my hope for you that you will have the chance to meet that person the next time you CrossFit. The “real” you. The “you” that is filled with an indomitable will and ability, the “you” that can take on anything, and the “you” that is worth all the success, all the passion, and all the love this life has to offer.

It’s all yours and it’s all possible with just one little dive into the heart of pain.”

Balance, agility, accuracy, speed, power, strength, cardiovascular/respiratory endurance, flexibility, stamina, coordination… which of the Ten Physical Skills does this stuff NOT include? What incredible athletes. Wow.
